Monday 4th

Chest:

Bench press 5 x 8
DB incline press 5 x 8
Seated cable cross over 4 x 12
Decline press 4 x 10
Inclined cable fly 4 x12
Tuesday 5th

Back:

Wide grip chin ups 5 x 8
Seated cable row 5 x 8
Barbell underhand row wide grip 5 x 8
Close grip lat pulldown 5 x 8
DB row 4 x 10


Wednesday 6th

Shoulders:

Seated barbell overhead press 5 x 8
EZ bar front raise 4 x 12
Seated cable rear delt pull 4 x 12
(superset with the above)
Seated Arnold Press 4 x 12
Seated DB lateral raise 4 x12
Standing cable rear delt cross over 4 x 12
(superset with the above)


Thursday 7th


Abdominals:

Weighted  cable ab crunch on SB 4 x 12
Leg raise 4 x 20
Weight plate Russian twist 4 x 12
Walking plank 4 x 5 x 5 sec per movement
Transverse plane oblique cable crunch 4 x12


Friday 8th

Triceps:

Weighted dips 5 x 8
Ez bar skull crusher 5 x 8
Inclined ez bar extension 5 x 8
Tricep cable pushdown 5 x 8 drop sets
Cable kickback 4 x 12

Saturday 9th

Biceps:

Standing Olympic curls 5 x 8
Seated close grip preacher curls 5 x 8
Inclined zottman curls 4 x 12
Cable curl 5 x8 dropsets
